The 7-11 breathing method is a simple technique that may help you ease stress, relax and settle into a calmer state. It uses controlled breathing with a longer exhalation, encouraging the body's relaxation response and helping some people feel less anxious.

How does 7-11 breathing work?

  • 7 seconds — breathe in slowly through your nose.
  • 11 seconds — breathe out smoothly and steadily through your mouth.

This sequence may help your breathing and heartbeat settle as you relax. The timing is a guide: if 7 and 11 seconds feel too long, use a shorter, comfortable count rather than forcing your breath.

Step-by-step instructions for 7-11 breathing

  1. Get comfortable. Sit or lie down, relax your shoulders and close your eyes if you wish.
  2. Focus on your breath. Let other thoughts pass and bring your attention to each inhalation and exhalation.
  3. Breathe in through your nose. Inhale slowly, counting silently to 7.
  4. Breathe out through your mouth. Exhale gently, counting to 11. Let the air leave naturally without straining to empty your lungs.
  5. Repeat. Continue the cycle for 3–5 minutes, or stop earlier when you feel relaxed or if the breathing becomes uncomfortable.

  1. Easing anxiety. A comfortable, longer exhalation may help you relax.
  2. Settling the heartbeat. Slow breathing may help your heartbeat feel calmer as tension eases; it is not a treatment for abnormal pulse or blood pressure.

  4. Winding down before sleep. This practice may help you relax at bedtime, although it is not a treatment for insomnia.

  • Avoid forcing your breath — the rhythm should feel comfortable. Stop and return to your normal breathing if you feel dizzy or short of breath.
